Before You Start: Establishing Your Baselines

The most important thing you can do before changing anything is spend one week doing nothing different while your COLMI device collects baseline data. Wear the watch or ring consistently for 7 days without making any deliberate behaviour changes. At the end of the week, note the following in the Da Fit app:

  • 7-day average daily step count — this is your activity baseline
  • 7-day average resting heart rate (overnight) — your cardiovascular baseline
  • 7-day average sleep quality score — your sleep baseline
  • 7-day average morning stress score — your recovery baseline
  • Average sleep duration — total hours per night

These baselines are your starting line. In 90 days, comparing each metric to these numbers will show you objective, measurable improvement that no subjective "I feel fitter" assessment can match. Write these numbers down — taking a screenshot of each relevant Da Fit chart is the easiest method.

The 90-Day Framework

The plan is divided into three phases of 30 days each, progressively building fitness load while using your COLMI data to ensure recovery is keeping pace with training stimulus:

  • Phase 1 (Days 1–30): Foundation building — establish daily movement habits and aerobic base
  • Phase 2 (Days 31–60): Progressive overload — increase training volume and add structured intensity
  • Phase 3 (Days 61–90): Performance and consolidation — push for measurable performance improvements and solidify long-term habits

Phase 1: Foundation Building (Days 1–30)

The Goal

The goal of Phase 1 is not to transform your fitness — it's to establish the daily movement habits that fitness transformation requires. Research on behaviour change consistently shows that sustainability requires starting with habits that feel achievable rather than impressive. Phase 1 is deliberately conservative, and that's intentional design rather than lack of ambition.

Daily Step Target

Take your baseline 7-day step average and add exactly 1,500 steps per day as your Phase 1 target. If your baseline average was 4,200 steps per day, your Phase 1 target is 5,700 steps per day. Not 10,000. Not 8,000. A 35% increase from your personal baseline.

This target is achievable without major lifestyle disruption — typically a 15 to 20 minute additional walk is sufficient — which means the probability of hitting it daily is high. Consistent daily success builds the habit reinforcement that sustains behaviour change over 90 days.

Check your COLMI step count in Da Fit each evening. If you haven't hit your target by 7pm, a short evening walk before dinner takes care of it. This is the primary daily check-in for Phase 1.

Structured Exercise: Three Weekly Sessions

Add three structured exercise sessions per week in Phase 1. Each session should be 25 to 35 minutes of continuous aerobic activity at Zone 2 intensity — where your heart rate is 60 to 70% of your maximum (approximately 220 minus your age). Use your COLMI watch's real-time heart rate display to stay in zone throughout each session.

Activity choice is up to you: brisk walking, light jogging, cycling (indoor or outdoor), swimming, or any sustained moderate cardio. The activity matters less than the heart rate zone and the consistency of three sessions per week.

After each session, check your Da Fit workout summary — average heart rate, time in zone, and calorie burn. Note whether you stayed in Zone 2 throughout. If your average heart rate was above Zone 2, you went too hard. If below, you can push slightly more next session.

Sleep Prioritisation

Phase 1 includes a sleep target: achieve at least 7 hours of sleep for 5 out of 7 nights each week, and aim for a weekly average sleep quality score of 70 or above in Da Fit. Sleep is the foundation of fitness adaptation — growth hormone is primarily secreted during deep sleep, immune function is restored overnight, and cardiovascular adaptations from exercise consolidate during sleep. Without adequate sleep, Phase 1 exercise stimulus produces less adaptation.

Review your Da Fit sleep chart every morning. If you're consistently below 7 hours, identify what's cutting your sleep short (late bedtime, early obligations, disrupted sleep) and address one of those factors specifically during Phase 1.

Week 4 Assessment

At the end of week 4, compare your current metrics to your baseline:

  • Has your 7-day average step count increased to target?
  • Has your resting heart rate changed from baseline?
  • Has your sleep quality score improved from baseline?
  • Are you completing three exercise sessions per week consistently?

If resting heart rate has decreased by even 1 to 2 bpm from baseline, this is already meaningful cardiovascular adaptation after just 30 days. If sleep quality has improved, the foundation for Phase 2 is solid. If you're not yet consistently hitting three weekly sessions, extend Phase 1 by one week before moving to Phase 2.

Phase 2: Progressive Overload (Days 31–60)

The Goal

Phase 2 introduces progressive overload — the fundamental principle that fitness improves when training stimulus consistently exceeds current capacity by a small, manageable amount. In Phase 2, you increase training volume slightly and introduce one higher-intensity session per week alongside the continued Zone 2 base work.

Step Target

Increase your daily step target by a further 1,000 steps from your Phase 1 target. Using our earlier example: if Phase 1 target was 5,700, Phase 2 target is 6,700. This progressive increase reflects the reality that Phase 1 has made you more capable of daily movement, and the target should evolve accordingly.

Exercise: Four Weekly Sessions, One Higher Intensity

Increase from three to four sessions per week. Three sessions remain Zone 2 aerobic work, now extended to 35 to 45 minutes per session. The fourth session introduces higher intensity — Zone 4 interval training. A simple Zone 4 session structure:

  1. 10-minute Zone 2 warm-up

  • Stress score at or below your Phase 1 average: Good recovery. Zone 4 session or harder Zone 2 session appropriate.
  • Stress score 10 to 20% above your average: Moderate recovery. Easy Zone 2 session or active rest (walking) instead of intensity.
  • Stress score more than 20% above your average: Poor recovery. Rest day or very easy walking only. Do not train hard on this day.

Tracking this over Phase 2 reveals your personal recovery pattern — how many days you need between hard sessions, whether weekends produce better or worse recovery than expected, and whether your weekly training volume is sustainable or needs adjustment.

Week 8 Assessment

At the end of Day 60, compare to both your original baseline and your Phase 1 metrics:

  • Resting heart rate: has it decreased further since Day 30?
  • Sleep quality: is your average improving or holding stable?
  • How does your Zone 2 pace (speed at the same heart rate) compare to Phase 1? Improvement here is a direct measure of aerobic adaptation.
  • Are you completing four sessions per week consistently?
  • Has your morning stress score shown any pattern improvement, indicating better recovery capacity?

After 60 days of consistent training, most people see their resting heart rate decline by 3 to 7 bpm from baseline, sleep quality improve measurably, and Zone 2 pace increase by 5 to 15% — meaning you can run or cycle faster at the same heart rate. These are the data markers of genuine, measurable fitness improvement.

Phase 3: Performance and Consolidation (Days 61–90)

The Goal

Phase 3 has two objectives: pushing for measurable performance improvements using the fitness base built in Phases 1 and 2, and establishing the habits as permanent rather than a 90-day programme. The most common failure mode after a structured fitness programme is returning to baseline behaviour when the programme ends. Phase 3 is designed to prevent this by making the habits normal rather than effortful.

Step Target

Maintain your Phase 2 step target. The goal in Phase 3 is not to keep increasing the step count indefinitely but to make the Phase 2 target feel automatic and natural rather than requiring deliberate effort. By Day 90, your Phase 2 step count should feel like your default level of daily movement rather than a target you're chasing.

Exercise: Four to Five Sessions, Progressive Intensity

In Phase 3, introduce a second interval session per week when your recovery data (morning stress score) supports it — but never force it on days with elevated HRV stress. The structure:

  • Two to three Zone 2 sessions (45 to 60 minutes each)
  • One to two Zone 4 interval sessions (as recovery permits)
  • One longer Zone 2 session on weekends if time permits (60 to 90 minutes) for endurance building

Setting a Performance Goal

Phase 3 benefits from a specific, measurable performance target to work toward. Some examples based on COLMI data:

  • Step consistency target: Hit your step target on at least 80% of days in Phase 3
  • Sleep quality target: Achieve an average weekly sleep score of 78+ across the full 30 days of Phase 3

Choose the target most meaningful to your personal goals. Having a specific, measurable outcome to work toward in Phase 3 maintains motivation and gives the Da Fit data a clear performance context.

The Day 90 Review

On Day 90, open Da Fit and compare your current metrics to the baselines you recorded before Day 1:

Resting Heart Rate

This is the most objective single marker of cardiovascular fitness improvement. A decrease of 3 to 10 bpm over 90 days of consistent aerobic training is typical and expected for most people who start from a moderately sedentary baseline. If your resting heart rate decreased, your heart has literally become stronger and more efficient — a permanent biological improvement that your COLMI device measured daily and the Da Fit app now shows you in trend form.

Sleep Quality

Regular aerobic exercise is one of the most evidence-based interventions for improving sleep quality. Compare your Day 90 average weekly sleep score to your baseline. Improvement of 5 to 15 points on the Da Fit scale over 90 days is typical for people who establish consistent aerobic exercise routines during the programme.

Daily Step Count

Your 90-day average step count compared to your baseline average shows your total daily movement increase. For someone who started at 4,200 steps and maintained 6,700+ through Phase 3, this represents a 60% increase in daily movement — a change with documented health benefits including reduced cardiovascular disease risk, improved metabolic health, and reduced all-cause mortality risk at population level.

Stress Score

Your morning stress score trend over 90 days reflects cumulative improvement in HRV and parasympathetic nervous system tone. For most people who exercise consistently and prioritise sleep, the 90-day trend shows lower average stress scores — indicating improved autonomic balance and recovery capacity that goes beyond fitness and reflects overall health improvement.

Making the Data Work For You: Principles That Apply Beyond 90 Days

The 90-day plan is a structure to get started. The principles that make it work — using resting heart rate as a cardiovascular fitness marker, using morning HRV to guide training intensity, using sleep quality as a recovery indicator, and using step count as a daily movement accountability tool — are permanent tools that your COLMI device provides every day indefinitely.

After Day 90, don't stop tracking. The value of your wearable data compound over time: a year of daily resting heart rate data, weekly sleep averages, and step count history creates a health record with patterns and insights that 90 days cannot reveal. Seasonal variations, the long-term impact of life events, the sustained benefit of consistent training versus periods of reduced activity — all become visible in data collected over months and years.

Your COLMI device, worn consistently and engaged with actively, becomes a long-term health monitoring tool that provides more useful information over time than any annual GP check-up. The 90-day plan is the beginning of that long-term relationship with your health data — not the end of it.
